Supposing I eat 150g of (dried) pasta with a light tomato-based sauce, roughly how long should I wait in order to do high intensity exercise? (so I have plenty of fuel from the pasta during the exercise)

Pasta is made of starch, which is a complex carbohydrate. It usually takes around 10-12 hours for carbohydrates to break down fully into glucose, which is why most people doing track or something else which requires sustained effort eat large pasta dinners the night before an event. You shouldn't exercise shortly after eating such foods.

Oh, so better to have a pasta dinner the night before, and then exercise as soon as I wake up?

Also, I usually exercise between lunch and mid afternoon snack (as the Italians would say, merenda), what would be the best kind of food to eat at lunch so I could use its energy for exercise within 4 hours of eating?
