2 interval workouts per week, diversify them. Tabata's, hills, etc just look some up. 1 sprint workout per week. 10x200m, 4x400m, etc look some up 1 20-30 minute tempo run or time trial per week. tempo runs are at about 80% effort, time trials are at 100% effort, cover as much ground as possible.
This will dramatically increase your VO2 max and endurance. Work hard and you'll notice the difference relatively quickly. Now fuck off.
