Jog a lap around a track. Sprint the long way. Jog the rest. Sprint a lap. Jog a lap. Sprint the long way. Jog the rest. Jog a lap. Sprint two laps (run as hard as you can, if you can't sprint, it's ok. You're gonna become better at it.) Walk a lap (cooling off)
As a 16 yo that had never been in a competitive sport (or any other kind of sport, rly), I did exactly that. Everyday for the pre-season.
You can do it. If you need help, I run every weekend, and I can give you some advice on how to endure it. It's not fun, but you can do it, and you'll feel a LOT better after it.
