Hey neckbeard, sprinting IS running at your absolute limit. A 100m sprint is different in speed compared to a 400m sprint, but it's still moving at maximum speed.

20 minutes of HIIT is impossible. HIIT stands for High-Intensity Interval Training, and in the original studies the scientists had the subjects going at MAXIMUM effort, which means as hard and fast as you can push in 20sec/10sec or 30sec/30sec intervals. HIIT should really be named MIIT instead to clear up confusion for newbs.

What OP did was called a 'tempo workout'. Tempo runs/bikes/swimming/etc are a form of interval training, but not done at max effort, and for an extended period of time.

20 minutes of HIIT doesn't mean 20 minutes of continuous sprinting. It's called interval training because you're NOT running all out the whole damned time - only in a series of pre-planned sprints, with a moderate pace for recovery in between. This is neither new nor complicated.

You cannot reach maximum intensity on a machine, do people not seem to get that? Your body was never designed to be used for machines. I can do what people claim is HIIT on a machine for about 10-15 minutes. I am in a decent state of health though still fat and was using an elliptical machine (also tried a bike to compare). I then tried the same on outdoor running and do you know how long i lasted? About a fucking minute. I pushed myself (as i said earlier) as if i was being chased by a fucking bear and believe me i will bet my life that the majority of people on this board are doing "HIIT" on a machine and are under the stupid assumption that it is the reason they lost weight, not their diet.

It's about time people stopped ranting on about how great HIIT is until they can actually do it properly.

Okay, I'll humor you lying idiots, let's figure it out then. 30 seconds of all out sprinting, 30 seconds of rest. 40 intervals of maximum effort have to be run to get 20 minutes of total sprint time, and 20 minutes of rest. Factor in longer rest periods if he broke the 40 intervals down into smaller sets.

With rest periods considered as part of the 20 minute workout, he would have had to run 20 intervals to get 10 minutes worth of sprint time and 10 minutes of rest time. 20 HIIT sprint intervals? Like I said, yea fucking right. 20 intervals of max 30 seconds sprints is impossible, unless you break it down with long rest periods throughout the day. And if you're doing it that way, that's not HIIT, that's sprint training. If you're getting 20 intervals in your "HIIT training", you're not sprinting at maximal intensity, you scaled down your effort to get those 20 intervals. Which again is not HIIT, but a tempo run.

If we're going to break down runs by time, that means we don't care about distance, we only care about how fast and hard you can run it. If you get better and increase your intervals to this 20 interval amount, that means you need to increase your intensity. Once you increase your intensity, you're increasing your effort and decreasing the fuel available to your muscles. If you're honest and actually pushing to the limit of your ability, there is no way to get in 20 minutes of HIIT. Even Olympic sprinters rapidly run out of fuel available to them.

tl;dr - If you can do 20 minutes, you're not running at maximum intensity. Scale down the time and increase how hard and fast that you run.

Ok, ignoring all the arguments here, how about this?

I know some people who know some people who know some people who do 30 second sprint/1:00 or 1:30 cool-down for about 20-30 minutes. Note that I'm NOT claiming if this is HIIT nor do I care. I just want to know how effective this is and what results you can expect?
