I have about 1-2 hours to work out and I'd like to have your help on building a training program. I workout in a gym with standard equipment, but would prefer to use free weights

I usually start with 20-30 mins cardio at 70-80% at MCF.

I was adviced to start working out in endurance (3 sets) of 20 reps). I'd like to split my training program in 2 days.

I end with 2 set of 3 abs exercices (Bicycle crunches, the thing you lie down and raise your legs and normal crunches of 50 reps each). I then work my back with 50 reps of back raise, or whatever its called

I then stretch for about 15 mins.

Good. That means you can kick till your legs fall off. Do sets of 10-25 rapid-fire (kick again as soon as foot touches floor). After all, you don't get time to stop, rest, fix your balance/stance in the ring or street.
I assume the heavy bag is at _least_ 1/2 your body weight and that your partner does have a kicking shield, so you can go nuts on either one.
