If my times add to the relevancy of the workout:
50 yard freestyle - 25.76
100 yard freestyle - 57.89

Try incorporating HIIT or just may IIT into your workout. Do like 100 meters as fast as you can and then 200 meters of slow. Just keep pushing yourself even if you feel like failing. Feels good brah

3X's through:
3 100's on the 1:20 descend to 1:00

3X200 on 2:45

5X100 on the 1:50 cool down

Not OP, but similar question and didnt want to clutter the page. What would be a good HIIT rotation for and rowing machine (erg)? This is assuming it would be best if both I (/fit/) and my friend (/fat/) do the same routine, with different effort levels naturally.
